I cant walk after doing these. I enjoy doing them but think I have a fucked SI joint. Having tight muscles seems to keep the pain away, but as soon as I do anything to loosen or stretch them it gets clunky and back comes the pain.

The 90 degree (I assume you mean it lays flat and you pick your torso from a right angle and have your whole body parallel to the ground) is meant to be done isometrically, the 45 degree one is better as a continuous motion but you can sort of emulate what the 90 degree one does by moving slower.

Go lower and it becomes a better hamstring and glute exercise than RDLs
